Supplements and recovery gadgets: what actually works

Walk into any endurance shop or open any feed and you will be told that performance is one purchase away. A powder, a pair of recovery boots, an ice bath, a patch. It is a comfortable story because buying something is easy and going to bed on time is not. The problem is that almost none of it does what the marketing implies, and the handful of things that genuinely work are cheap, boring, and already sitting in your day.

This is not a rejection of science. It is the opposite. The evidence on most of this stuff is actually quite clear. It just does not sell as well as hope does.

What actually moves the needle

The overwhelming majority of your performance comes from three things: the training you repeat consistently, the sleep you get, and the food you eat. That is not a warm-up before the real advice. That is the advice. An athlete who trains sensibly, sleeps enough, and fuels properly will beat a better-supplemented version of themselves who does not, every single time.

Supplements and gadgets, at their very best, are the last one or two percent. They matter most at the pointy end, for people who have already nailed the ninety-eight percent underneath. If your sleep is a mess or you finish long rides running on empty, a recovery gadget is a plaster on a problem it cannot reach.

The things that work are cheap, boring, and daily. The things that are exciting and expensive are mostly the last one percent.

The short list that has real evidence

A small number of supplements do have solid, repeated support. Used in the right context, they help.

  • Caffeine. The most reliable legal performance aid there is. Roughly 3 to 6 milligrams per kilogram, timed to the effort. Mind your own tolerance and its cost to your sleep.
  • Creatine monohydrate. Cheap, safe, and among the most studied supplements in existence. It helps repeated hard efforts and supports your strength work, with emerging recovery and cognitive upsides. Not just for lifters.
  • Dietary nitrate (beetroot). Improves economy, most reliably for sub-elite athletes and shorter, harder efforts.
  • Sodium bicarbonate. A genuine buffer for sustained near-maximal efforts of about one to ten minutes, with gut-distress caveats you have to train around.

Beyond those, iron and vitamin D are worth attention, but only to correct a measured deficit. Test with a clinician, then treat. Do not mega-dose either one blind, because more is not better and iron overload is real.

What you can skip

Plenty of popular products have little or no support for a healthy, well-fed athlete. BCAAs are redundant if your total protein is adequate. Most "recovery" and "immune" powders do not do much. Exogenous ketones have not shown benefit for amateurs. And high-dose antioxidant supplements, the big vitamin C and E capsules, can actually blunt the very training adaptation you are working so hard for. The honest default answer to "should I take X" is almost always "fix your sleep and fueling first, and X is noise until you have."

The gadget question

Compression boots, ice baths, massage guns, cryo. If you enjoy them and they help you relax, fine. Relaxation and a sense of ritual have real value. But be honest about what they are. They are not a substitute for sleep, food, and sensible load, and they will not rescue a week where those were missing. One specific warning worth knowing: an ice bath right after strength training can blunt the strength and muscle adaptation you just earned, so save the cold for other times.

And treat anti-inflammatories with real caution. Reaching for ibuprofen to train through pain is not recovery. It masks a signal you need to read, and carries genuine gut, kidney, and tissue-adaptation costs. Pain is information. The goal is to understand it, not to silence it.

Train Fondo is built on this same stance. It puts the levers that actually work first, sleep, fueling, and load, and it will never upsell you a gadget to paper over a problem that a good night's sleep would fix for free.
